You can deadlift twice your bodyweight and you still get smoked by a 58-year-old in a singlet at your first 5K. This is one of the most common gaps in hybrid training content: there are dozens of plans for lifters tackling a marathon or a 50K, because that's where the "can strength athletes go the distance" story lives. Almost nothing exists for the much more common starting point — a lifter who wants to run a genuinely fast 5K or 10K, get real cardiovascular fitness, and do it without following a generic Couch-to-5K plan that assumes you've never touched a barbell and ignores the fact that you're already training hard four to six days a week.

This is that plan. It's built around the actual constraint lifters face: you don't need to build a huge aerobic base from zero, you need to build running-specific speed, running economy, and connective tissue tolerance on top of a body that's already strong — without your leg days and your speed sessions competing for the same recovery.

Why 5K/10K Training Is a Different Problem Than Marathon Training

Marathons and half marathons are primarily aerobic-endurance events — success is mostly about how much steady-state volume you can tolerate and fuel well over months. A fast 5K or 10K is a different physiological problem: you're racing much closer to your VO2 max and lactate threshold, which means speed work, interval training, and running economy matter more than sheer weekly mileage. You can run a genuinely competitive 5K on 20-25 miles a week if those miles include real quality work. You cannot run a competitive marathon on that volume. This is good news for lifters, because it means a fast 5K/10K is actually more compatible with a heavy strength training schedule than long-distance racing is — the required running volume is lower, which leaves more recovery capacity for the weight room.

To extend this into a 10K plan, add a fourth running day (a second easy run of 2-3 miles) from Week 3 onward, and shift the interval reps toward longer repeats (1000m-1600m instead of 400m-800m) from Week 5 onward, with your tempo/long run building to 5-6 miles by Week 7. The underlying structure — one quality interval session, one tempo or long effort, easy running filling the rest — stays the same.

The scheduling question every lifter asks: does running before or after lifting matter, and can they go on the same day?
